4 x 50 Kick rest 15 sec
4 x 50 Drill rest 10 sec
4 x 50 Swim rest 5 sec
4 x 100 Swim desc 1-4 rest 10-15 sec
2 x 150 rest 30 sec (3/5/7 breathing pattern by 50)
5 x 200 w/ fins (50 dolphin kick on back + 150 swim) rest 15 sec
1 x 100 Cool down

Workout 2
1 x 200 Warm-up
2 x 50 Kick rest 15 sec
2 x 50 Drill rest 10 sec
2 x 50 Swim rest 5 sec
6 x 50 Swim desc 1-3 rest 10-15 sec
6 x 25 rest 20 sec (4-3-2 breath per 25)
3 x 200 w/ fins (50 dolphin kick on back + 150 swim) rest 15 sec
